Omega-3 fatty acids are a family of essential fats that the body cannot make in sufficient amounts, so they must come from the diet. For athletes, interest centres on two long-chain forms, EPA and DHA, found mainly in oily fish. They are involved in processes ranging from heart and brain health to inflammation and muscle function. What are omega-3 fatty acids?
The three most talked-about omega-3s are ALA, a plant-based form found in seeds and nuts, and the longer-chain EPA and DHA, found in seafood. The body can convert a small fraction of ALA into EPA and DHA, but the conversion is inefficient. This is why marine sources, or algae-based versions for those who avoid fish, are considered the most direct way to raise EPA and DHA status.
Potential benefits for athletes
Recovery and muscle soreness
Because EPA and DHA influence inflammatory signalling, researchers have studied whether they reduce muscle soreness and speed recovery after hard training. Some trials report modest reductions in delayed-onset muscle soreness and markers of muscle damage, but results are mixed and effect sizes are often small. Omega-3s are best viewed as one supporting factor rather than a decisive recovery tool. Sleep, adequate energy and protein intake, and sensible training loads have a much larger influence on how well an athlete recovers between sessions.
Muscle protein and training adaptation
There is preliminary evidence that omega-3s may enhance the muscle-building response to protein and resistance training, particularly in older adults, and may help preserve muscle during periods of immobilisation. In younger, well-fed athletes the picture is less clear, and adequate protein and training remain far more important. Researchers have also explored whether omega-3s support brain function, mood and reaction time, which could matter for skill and team sports, but the evidence here is still emerging and should not be overstated.

The most established benefit of EPA and DHA is for cardiovascular health, including support for normal heart function and healthy triglyceride and blood pressure levels at appropriate intakes. DHA is also a major structural fat in the brain and eyes. These general-health benefits apply to athletes as much as anyone.
How much do you need?
Public health guidance commonly suggests consuming at least two portions of fish per week, one of which is oily, which supplies a useful amount of EPA and DHA. EFSA considers supplemental intakes of EPA and DHA combined of up to about 5 grams per day to be safe for adults. Athletes experimenting with supplements typically use lower amounts, often in the range of 1 to 3 grams of combined EPA and DHA per day, but more is not necessarily better.
Very high intakes can affect blood clotting, so anyone taking blood-thinning medication or preparing for surgery should speak to a doctor first. Quality also matters, since fish-derived oils can be prone to oxidation if poorly stored.
