How Long Should You Rest Between Sets?

Rest between sets is one of the most underrated training variables. It rarely gets the attention that exercises or rep ranges do, yet how long you rest directly affects how much quality work you can perform, and therefore how much you grow. For years the common advice was to keep rest short to maximize the pump and hormonal response. More recent evidence has largely overturned that idea. Here is what to actually do.

Why Rest Periods Matter

Between sets, your muscles restore energy substrates (mainly phosphocreatine), clear metabolic byproducts, and recover neural drive. If you start your next set before this recovery is reasonably complete, you will perform fewer reps or need to use a lighter weight. Over a workout, that adds up to less total volume performed with high quality, and volume is a key driver of growth.

In other words, rest is not wasted time. It is what allows each working set to be genuinely hard and productive rather than a fatigue-limited shadow of its potential.

What the Research Shows

The old rationale for short rest was that it produced greater metabolic stress and a bigger acute hormonal spike, which were thought to boost hypertrophy. Research has since shown that these acute hormonal fluctuations do not meaningfully drive muscle growth, and that longer rest periods often produce equal or greater hypertrophy than short ones, largely because they preserve training volume and load.

A frequently cited study directly comparing 1-minute versus 3-minute rest in trained lifters found that the longer rest group gained more muscle and strength, precisely because they were able to maintain higher reps across their sets. The practical consensus that has emerged is:

  • At least 2 minutes of rest is a reasonable default for most working sets aimed at growth.
  • A general working range of 1 to 3 minutes covers most situations.
  • Longer rests (3 minutes or more) are appropriate for heavy, multi-joint compound lifts.

Match Rest to the Exercise

Not every set needs the same rest. A useful rule of thumb is to scale rest to how demanding and systemically fatiguing the movement is:

  • Heavy compound lifts (squats, deadlifts, presses, rows) tax large amounts of muscle and your nervous system. These benefit from 2 to 3 minutes or more so you can recover enough to hit your target reps with good form.
  • Isolation exercises (curls, lateral raises, leg curls) involve less total muscle and are less systemically draining. Rest of 1 to 2 minutes is usually plenty.

Strength-focused work with very heavy loads and low reps often benefits from even longer rests (3 to 5 minutes) to allow near-full recovery of force output.

Listen to Your Body, Not Just the Clock

Rigidly staring at a timer is not always necessary. A reliable practical signal is your breathing and readiness: your breathing should have settled and you should feel capable of attacking the next set with full effort. For compound movements you may also want to feel that the previously fatigued muscles and your general readiness have recovered. Using both a rough time guideline and your subjective readiness works well.

The Trade-Off With Time

Longer rest improves per-set quality but lengthens your workout. If you are short on time, there are sensible ways to manage this without simply cutting rest across the board:

  • Rest longer on the lifts that matter most (your heavy compounds) and shorter on isolation work.
  • Use antagonist supersets, alternating between opposing muscle groups (for example, a pushing and a pulling exercise). This lets one muscle rest while the other works, saving time without hurting performance.
  • Accept that adequate rest is an investment in the effectiveness of every set, not a luxury.

When Shorter Rest Makes Sense

Short rest is not useless. For metabolic conditioning, circuit-style training, or when the goal is muscular endurance rather than maximum size or strength, shorter rest periods are appropriate and intended. The key is to match rest to your goal: if the goal is building muscle and strength, do not sacrifice performance on your working sets just to keep rest brief.
