Staying properly hydrated is one of the most important and most misunderstood aspects of sports nutrition. Electrolytes, the charged minerals in body fluids, work alongside water to maintain fluid balance, nerve signalling and muscle function. This article explains what electrolytes do, when they matter most and how to hydrate sensibly without falling for extremes in either direction.

What are electrolytes?

Electrolytes are minerals that carry an electrical charge when dissolved in body fluids. The main ones relevant to exercise are sodium, potassium, chloride, calcium and magnesium. Sodium is the principal electrolyte lost in sweat and the most important for fluid balance. These minerals help regulate the amount of water in and around cells, transmit nerve impulses and enable muscles to contract.

Hydration and performance

Even modest dehydration can impair performance, particularly in prolonged or high-intensity exercise and in hot conditions. Losing fluid equal to more than about 2 percent of body mass is often cited as the point where endurance performance and thermoregulation begin to suffer. That said, the body tolerates small fluctuations well, and the goal is to prevent meaningful deficits rather than to obsess over every millilitre.

How much fluid do you need?

Fluid needs vary enormously with body size, exercise intensity, duration, clothing and climate. Rather than following a single rule, athletes are encouraged to drink according to thirst for most everyday training and to plan more deliberately for long or hot sessions. A practical way to gauge losses is to weigh yourself before and after a hard session; each kilogram lost roughly corresponds to a litre of fluid to replace over the following hours. Urine that is pale yellow is a reasonable everyday sign of adequate hydration.

When do electrolytes matter?

For short sessions under about an hour, water is usually sufficient and electrolyte drinks are unnecessary. Electrolytes, especially sodium, become more important in specific situations:

  • Prolonged exercise lasting longer than 60 to 90 minutes.
  • Hot and humid conditions that drive heavy sweating.
  • Heavy or salty sweaters, who lose more sodium and may notice salt stains on clothing.
  • Multiple sessions per day or events with limited recovery time.

In these cases, including sodium in fluids helps maintain the drive to drink and supports fluid retention. Carbohydrate-electrolyte drinks can serve double duty by providing fuel and electrolytes during endurance events. Sweat rates and sweat sodium concentration vary widely between individuals, so there is no single correct electrolyte dose; some athletes benefit from experimenting during training to find what keeps them feeling good over long efforts.

The risk of overhydration

Drinking too much is also a real danger. Consuming large volumes of plain water beyond what is lost can dilute blood sodium, a potentially serious condition called exercise-associated hyponatraemia. It is most often seen in slower participants of long endurance events who drink excessively. The practical lesson is to avoid forcing down large amounts of water, and to include sodium during very long events rather than relying on water alone. Warning signs of hyponatraemia can include nausea, headache, confusion and swelling, and they overlap with dehydration, which is another reason to plan fluid intake rather than drink reactively. More is not always better with hydration.

Food and everyday sources of electrolytes

  • Sodium and chloride from salt, along with many everyday and savoury foods.
  • Potassium from fruit and vegetables such as bananas, potatoes and leafy greens.
  • Calcium from dairy, fortified plant milks and green vegetables.
  • Magnesium from nuts, seeds, wholegrains and legumes.

Practical guidance

For most training, drink to thirst, eat balanced meals that naturally supply electrolytes, and reserve sports drinks for longer or hotter sessions where fuelling and sodium replacement genuinely help. Personalise your approach if you are a heavy or salty sweater, and be especially mindful during endurance events to strike a balance between too little and too much fluid.
