Step 1: Define a single, specific goal

Before touching numbers, decide what you actually want. Building muscle, losing fat, and maximizing performance pull nutrition in different directions, and chasing all three at once usually means progress on none. Pick one primary goal for the next 8 to 16 weeks. You can always shift focus later.

Step 2: Estimate your calorie needs

Your total daily energy expenditure (TDEE) is the number of calories you burn per day. Start by estimating resting metabolic rate with the Mifflin-St Jeor equation, which research rates as one of the most accurate for the general population:

  • Men: (10 x weight in kg) + (6.25 x height in cm) - (5 x age) + 5
  • Women: (10 x weight in kg) + (6.25 x height in cm) - (5 x age) - 161

Multiply the result by an activity factor: roughly 1.2 for sedentary, 1.375 for light activity, 1.55 for moderate training, and 1.725 for hard daily training. The final number is your estimated maintenance intake.

Step 3: Set your calorie target

Adjust maintenance based on your goal, aiming for a rate of change that is sustainable rather than aggressive:

  • Fat loss: subtract 10 to 20 percent, targeting roughly 0.25 to 0.5 kg per week.
  • Muscle gain: add 5 to 15 percent, targeting around 0.25 kg per week for trained lifters.
  • Maintenance: keep calories at your TDEE estimate.

Extreme deficits accelerate muscle loss, disrupt training, and are difficult to sustain, so a modest change almost always wins over time.

Step 4: Prioritize protein

Protein preserves and builds muscle, keeps you full, and has the highest thermic effect of the three macronutrients. The International Society of Sports Nutrition recommends 1.4 to 2.0 g per kg of body weight per day for active people, and intakes toward 1.6 to 2.2 g per kg support muscle gain and protect muscle during a deficit. For an 80 kg lifter, that is roughly 130 to 175 g per day.

Step 5: Set fat and carbohydrate

Fat supports hormone production and the absorption of fat-soluble vitamins. Keep it at a minimum of about 0.5 to 1 g per kg of body weight, then fill the remaining calories with carbohydrates, which fuel training and recovery. A simple order of operations:

  • Set protein first (grams x 4 = calories).
  • Set fat next (grams x 9 = calories).
  • Assign all remaining calories to carbohydrate (calories divided by 4 = grams).

Step 6: Choose your foods

Macros tell you how much; food quality tells you how well. Build most meals around minimally processed staples and let a smaller portion of your intake come from foods you simply enjoy. Useful anchors include:

  • Protein: chicken, turkey, lean beef, eggs, fish, Greek yogurt, tofu, tempeh, legumes.
  • Carbohydrate: rice, oats, potatoes, whole grains, fruit, beans.
  • Fat: olive oil, nuts, seeds, avocado, fatty fish.
  • Micronutrients and fiber: a wide variety of vegetables at most meals.

Step 7: Structure your meals

Total daily intake matters most, but distribution helps adherence and muscle protein synthesis. Spreading protein across three to five meals of roughly 0.4 g per kg each appears optimal for muscle building. Beyond that, meal timing is flexible: choose a pattern of three large meals or several smaller ones based on hunger, training time, and lifestyle.

Step 8: Track, measure, and adjust

A plan is a hypothesis until you test it. Track your intake with a food scale and app for at least a couple of weeks so you know your real starting point. Then monitor progress with weekly averages rather than daily readings, since water, sodium, and glycogen cause large day-to-day swings.

Reassess every two to three weeks. If body weight is not trending in the intended direction at the target rate, adjust total calories by roughly 5 to 10 percent, usually through carbohydrate or fat rather than protein. Keep training, sleep, and step count consistent so you can attribute changes to the diet.
