How to Calculate Your Macros for Any Goal

Macronutrients, or macros, are the three nutrients that supply energy: protein, carbohydrate, and fat. Calculating them turns a vague goal like eat healthier into a concrete daily target you can hit and adjust. This guide shows the exact order of operations, with worked examples for each common goal.

First, know your calories

Macros live inside a calorie budget, so you need that number first. Estimate your total daily energy expenditure (TDEE), then adjust it for your goal:

  • Fat loss: 10 to 20 percent below maintenance.
  • Muscle gain: 5 to 15 percent above maintenance.
  • Maintenance or recomposition: at maintenance.

For the examples below, we will use an 80 kg lifter with a maintenance of 2,700 calories.

The energy value of each macro

Every gram of a macro carries a fixed number of calories, and these values are the backbone of every calculation:

  • Protein: 4 calories per gram.
  • Carbohydrate: 4 calories per gram.
  • Fat: 9 calories per gram.

Step 1: Set protein

Protein comes first because its target is tied to body weight, not leftover calories. Research supports 1.6 to 2.2 g per kg of body weight per day for building and preserving muscle, with the higher end favored during a calorie deficit. For our 80 kg lifter at 2.0 g per kg:

  • 80 kg x 2.0 = 160 g protein
  • 160 g x 4 = 640 calories from protein

Step 2: Set fat

Fat has a floor for hormonal health, generally 0.5 to 1 g per kg, and often sits around 20 to 35 percent of total calories. Using 0.8 g per kg:

  • 80 kg x 0.8 = 64 g fat
  • 64 g x 9 = 576 calories from fat

Step 3: Fill the rest with carbohydrate

Carbohydrate absorbs whatever calories remain after protein and fat, fueling training and recovery. Subtract protein and fat calories from your target, then divide by 4.

Worked example: fat loss

Target of 20 percent below 2,700 = 2,160 calories.

  • Protein: 160 g (640 cal)
  • Fat: 64 g (576 cal)
  • Remaining: 2,160 - 640 - 576 = 944 calories
  • Carbohydrate: 944 / 4 = 236 g

Final cutting macros: 160 g protein, 64 g fat, 236 g carbohydrate.

Worked example: muscle gain

Target of 10 percent above 2,700 = 2,970 calories.

  • Protein: 160 g (640 cal)
  • Fat: 72 g at 0.9 g per kg (648 cal)
  • Remaining: 2,970 - 640 - 648 = 1,682 calories
  • Carbohydrate: 1,682 / 4 = 420 g

Final bulking macros: 160 g protein, 72 g fat, 420 g carbohydrate.

Worked example: maintenance

Target of 2,700 calories.

  • Protein: 160 g (640 cal)
  • Fat: 70 g (630 cal)
  • Remaining: 2,700 - 640 - 630 = 1,430 calories
  • Carbohydrate: 1,430 / 4 = 357 g

Should you use percentages instead?

You will see macros expressed as splits like 40/30/30. Percentages are fine for a quick estimate, but they can shortchange protein at low calories and inflate it at high calories. Anchoring protein and fat to body weight and letting carbohydrate flex is more reliable across goals.

Do you need to hit macros exactly?

No. Aim to land within about 5 g of your protein and fat targets and within 10 to 15 g on carbohydrate. Protein is the macro most worth prioritizing, since it drives muscle retention and satiety. Fiber deserves attention too: target roughly 14 g per 1,000 calories from vegetables, fruit, whole grains, and legumes.

Adjusting macros for training days

Some people prefer to keep protein and fat constant while shifting carbohydrate up on hard training days and down on rest days, a pattern sometimes called calorie or carb cycling. Over a week the average intake stays the same, but more fuel lands on the days you need it most. This is optional. For most people, a single consistent macro target each day is simpler to follow and works just as well, so only add complexity if you have a specific reason and enjoy the extra tracking.

Common macro mistakes

  • Setting protein too low because a percentage split left little room for it at a low calorie target.
  • Ignoring the fat floor, which can affect hormones and satiety over time.
  • Chasing perfect precision instead of consistency; being close every day beats being exact one day and abandoning the plan the next.
  • Forgetting to recalculate after your body weight changes, which shifts both your calorie needs and your protein target.

Tracking and adjusting

Weigh foods and log them for at least two weeks to confirm you are hitting your numbers. Then judge progress from weekly average body weight, not single days. If you are not moving toward your goal at the intended rate after two to three weeks, adjust total calories by 5 to 10 percent, changing carbohydrate or fat while holding protein steady.
